High protein foods in South Africa are not hard to find, and they do not have to be expensive. Most of the cost in a typical protein budget comes from imported supplements and premium cuts, neither of which is necessary to hit a daily target.

What gives you the most protein per rand

Eggs, tinned pilchards and sardines, chicken thighs and drumsticks, mince, dried lentils and beans, soya mince, and plain yoghurt all deliver a lot of protein for what they cost. Chicken breast and fillet steak are excellent protein sources but you pay a premium for leanness that a reasonable diet does not strictly require.

Spread it across the day

Most people load nearly all their protein into dinner and get very little at breakfast. Spreading intake across three or four meals, with twenty five to forty grams at each, is easier on appetite and more useful for maintaining muscle than one large evening serving.

A practical shopping approach

Build the trolley around a few staples rather than chasing variety.

  • Eggs as the default breakfast protein
  • Tinned fish for cheap, shelf stable protein with omega 3s
  • Chicken thighs or drumsticks rather than breast when money is tight
  • Lentils, beans and soya mince to bulk out mince dishes and stretch a meal
  • Plain yoghurt or maas instead of flavoured versions, which are mostly sugar

Frequently asked questions

  • How much protein do I actually need? Roughly 1.6 to 2.2 grams per kilogram of body weight if you are training and trying to hold muscle.
  • Is plant protein worse than animal protein? It is generally lower in leucine per serving, so aim a little higher in total and combine sources across the day.
  • Do I need a protein shake? No. A shake is convenient when you are short on time, not a requirement.
